How to Improve Sleep Naturally: A Doctor's Evidence-Based Guide

Poor sleep is one of the most damaging things you can do to your health — and one of the most common problems I see in practice. Chronic sleep deprivation is associated with increased risk of cardiovascular disease, obesity, type 2 diabetes, depression, and accelerated cognitive decline. Here's what actually works.

The Foundations First

No supplement will compensate for poor sleep hygiene. These behavioural foundations come first:

  • Consistent sleep and wake times — even at weekends. Irregular sleep patterns disrupt your circadian rhythm
  • Avoid screens for 60–90 minutes before bed — blue light suppresses melatonin production
  • Keep your bedroom cool and dark — core body temperature needs to drop 1–2 degrees to initiate sleep
  • Avoid alcohol within 3 hours of bed — alcohol disrupts REM sleep even if it helps you fall asleep initially
  • Caffeine cut-off at 2pm — caffeine has a half-life of 5–6 hours

The Supplements With Real Evidence

Magnesium Glycinate — my top recommendation for sleep. Magnesium activates GABA receptors (the same receptors targeted by prescription sleep medications, but through a gentler natural pathway), reduces cortisol in the evening, and relaxes muscle tension. What About Melatonin?

Melatonin is prescription-only in the UK (unlike the US where it's sold over-the-counter). It's most effective for circadian rhythm disruption — jet lag, shift work — rather than general insomnia. It helps you fall asleep at the right time but doesn't address the quality of sleep architecture the way magnesium does.

My Recommended Evening Protocol

2 capsules Magnesium Glycinate + 30 minutes of wind-down (reading, stretching, no screens) + consistent bedtime. That combination, practised consistently, produces meaningful sleep improvements within 1–2 weeks for most people.
